How to Break Through a Bench Press Plateau (8 fixes)

“How much do you bench?” That question is among the first asked by any person that finds out someone they are talking to lifts weights regularly. Even in 2026, the bench press is still considered one of the barometers of strength. Aside from being one of the big three in powerlifting, it’s an exercise that makes one feel good when they can load a substantial weight on the barbell, lower it to their chest, and press it up with their own force.
The enthusiasm we all felt as beginners when benching is one reason why we got so much stronger at it so quickly. However, it’s also one of the first moments of frustration we experience in the lifting game when we hit a number and get stuck there for weeks or even months. We hit what is known as “the plateau.”
For most intermediate and some advanced lifters, breaking a plateau is easier than it appears as long as you know what to do. This guide will help you with that. We’re going to cover eight strategies that can help you overcome your sticking point and get back to adding more weight on the bar.
Note: There are always exceptions. While this will help most intermediate and some advanced lifters, very experienced powerlifters know that sometimes it can take well over a year to add even five pounds to their competitive lifts. If you fall in this category, these tips may help if you’ve never tried some of them, but in some cases, consistency and patience is what it takes to break through.
Why Bench Press Plateaus Happen
You have to know what the reason for the plateau is before you can break it. Simply powering through won’t work. As a Masters level powerlifter that spent over 25 years in the weight room, I’ve experienced numerous sticking points over the years. Diagnosing the cause is step one, and there’s a good chance that one of these five issues is the reason you’re stuck.
Neural Adaptation Ceiling - To put it simply, when we first start bench pressing, our rapid strength gains may not be from building new muscle; they are from neural adaptations. The brain gets better at talking to the muscles. If you’ve hit a neural adaptation ceiling, then your adaptations could have maxed out. Imagine using a 100-watt light bulb but the dimmer switch is stuck at 50 percent. The bulb won’t shine brighter until that switch is adjusted. The good news is that this is not a muscle ceiling, meaning it can be overcome.
Accumulated Fatigue - If you’ve been going hard for a long time without a break, then the fatigue accumulates and impacts your training. If you’re noticing that it isn’t just your bench that is stuck, there’s a good chance that this is the culprit.

Programming Staleness - There are some great bench press programs out there, but nothing works forever. If you’ve been training the same way with the same sets and reps for too long, your body adapts and has no reason to improve. It is time to do something different, and that may even include taking a break from the bench for a while completely.
Weak Links - A chain is only as strong as its weakest link. Sometimes the issue is a matter of mechanics and a weak muscle group. The bench press is usually associated with the chest and triceps, but the shoulders, upper back, core, and even the legs are responsible for stabilization or support.
Mental Hurdle - The brain is very powerful and can hold you back as much as it can help you. If you’re on the verge of a milestone weight and just can’t seem to clear it, it may be your mind playing tricks on you. In the United States, 225 pounds is two 45-pound plates on the bar and the first major milestone on the bench press journey.
The first time I bench pressed 220 pounds, I thought 225 was a matter of weeks. It took me over nine months to get from 220 to 225 because as much as the thought of lifting it excited me, the sight of the plates on the bar also subconsciously intimidated me. If you are nearing a milestone number like this, there could be a mental block in the way.
Fix #1: Audit Your Form Before Changing Your Programme
Sometimes the issue could be as simple as a form fix, which is why it’s a good idea to check your form before doing anything else. If you have a smartphone and the gym you’re in is suitable to film yourself, set up your camera and film yourself during a bench session. Record your warm-ups and work sets. When you watch the video back, keep an eye for these cues and make sure you’re not losing form as the weight gets heavier.
Leg Drive - Your feet should be in contact with the floor and not moving during your set. You should be generating force through your legs, which assists with the pressing portion of the lift.
Scapular Retraction - If your chest is low, the bar has to travel further. You should have scapular retraction with your chest high, and your lats tight. Yes, you read that correctly. Many bench press champions and experts will tell you that the lats matter when you’re benching.
Bar Path - Yes, the shortest distance between two points is a straight line, but benching this way actually compromises your shoulders. Instead, you should think of benching as a J-lift. The bar should start above your shoulders, lowered down to around the lower chest or nipple line, then press the bar up and back as towards your shoulders back to the staring position. From the side, it will look like it’s moving diagonally instead of straight up and down.
Grip Width - If you’re a taller lifter, you need a wider grip and vice versa for shorter lifters. You should perform sets with different hand positions to determine the best for you if you get stuck in a plateau. Something as simple as moving your hands a finger-width out or in could be all it takes to fix a sticking point.
Note: Don’t use a false (or suicide) grip with the thumb on the same side as the fingers. This is dangerous and not worth the few pounds you could gain on strength if the bar was to slip out of your hands. Use a true grip and wrap the thumb around the barbell.
Fix #2: Add Targeted Accessory Work for Weak Points
Watch those videos back and monitor where your rep speed slows down. There are three areas that you could get stuck; off the chest, in the middle, and at lockout. If there is a point where you struggle, then you need to address that weak point with accessory or assistant exercises. You perform these exercises after you bench, and the movements you use are dependent on the sticking point you need to address. Based on the work you need, commit three to four sets of five to eight reps to these exercises.
Off the chest to the middle - Pause bench press, extra wide-grip bench press, pause dumbbell presses

Midpoint of the lift - Incline press, overhead triceps extensions, board presses
Lockout - Close grip bench press, JM Press, heavy triceps pressdowns, board presses.
If you have trouble stabilizing the weight at the beginning of the set, then you should commit to doing direct shoulder work with exercises such as standing shoulder presses, face pulls, and lateral raises.
Fix #3: Manipulate Your Rep Ranges and Load
Chances are you’ve been training heavy if you reached a plateau, but how much heavy work have you been doing? There are times using super heavy singles and doubles on a short-term basis can serve you well.
Completing heavy singles and doubles with submaximal weight that is close to your max can help boost confidence. Not missing lifts can give you mental momentum that can set you up for a win in the future. Devote two or three training sessions (once a week) to doing singles or doubles with 85-95% of your max, and pay attention to how it feels when you lock out that weight. This should be a short-term plan, however. After three sessions, back off the super heavy weight for a couple of weeks before you attempt a new max.
Another option is to do more volume with higher reps. Focus on 60-65% of your current max and do three sets of 8-12 reps. Avoiding low rep sets for a few weeks could be the break the muscle fibers and mind need to snap out of the funk it is in.
Fix #4: Use a Proven Plateau-Busting Method
Powerlifting and bodybuilding have one thing in common; Sometimes straight sets just don’t work anymore. When facing a plateau, resorting to intensity boosting methods such as rest-pause sets, cluster sets, reverse pyramiding, and even drop sets can be what it takes to come out on the other side of a sticking point.
Most strength athletes like cluster sets because of the slightly longer breaks in between the reps for recovery. A rest-pause set may call for 10-15 seconds between periods of lifting. Clusters can be anywhere from 30-45 seconds and still serve the lifter well.
You can take 75-80% of your max and do five sets of doubles for 10 total reps with 45 seconds between clusters. As you go along, take five seconds off the rest time until you are doing the same weight and reps with 30-second breaks. The table below shows how I did this for four weeks in 2023, and the result was going from 315 pounds to 330 in a month.

Fix #5: Do Static Holds and Forced Reps with More Weight
Note: Do NOT attempt this without a spotter.
Another resolution could be preparing your brain and body for the weight you want to lift. This requires you to work with the weight in a way that allows you to get used to it without actually attempting to press it.
This can be done with a static hold. You have a spotter help you unrack the weight as if you are going to attempt it, except you only hold the weight at the lockout position for 10 seconds. Once 10 seconds passes, rack it. Repeat this for 2-3 holds with a minute rest in between after you do your main bench work. I don’t care how it feels in your hands at the moment, do not try to lower it and press it. All you’re doing is making your muscles and brain aware of what the goal is so you’re not as shocked when the time does come to attempt it. Do use more than 5-10 pounds over your sticking point. For example, if you’re stuck at 295 pounds, then do this with 300 to 305.
Fix #6: Programme a Deload
The issue with a plateau could be as simple as needing to back off the volume and work load. If you found that accumulated fatigue is catching up with you, take a week off of training completely to maximize recovery. Then, reintroduce yourself to training by working with 50% for a week. Less can be more, and in this case you may be shocked at how much your body needs this and can benefit from it. The difference could actually be as much as 3 to 5 percent. (1)
Once you are back to regular training, make sure you recommit to tracking your workouts and using progressive overload to ramp yourself up for that next max attempt.
Fix #7: Optimise Recovery and Nutrition
To this point, we have only looked at the training. But nutrition and recovery are both vital to strength progress. The nutrition component can be simple, aim for at least one gram of protein per pound of bodyweight per day with 1-2 grams of carbs and .4-.6 grams of fats, and drink at least a gallon of water. Sleep is foundational for life and training. Aim for a minimum of seven hours a night.
The secret weapon for some lifters can be with supplementation, including creatine for ATP replenishment and strength output as well as a quality preworkout to prepare you for training. Add in whey protein isolate if it will help you maintain that daily amount. Creatine alone has been proven to help lifters gain strength by as much as 8 percent. (2)
Fix #8: Address the Mental Side of a Plateau
The mind is more powerful than you realize, and this was proven to me first-hand. What finally got me from 220 to 225 pounds was completing a lift with what I thought was 220. It turned out that the spotters hid 2.5-pound plates in between bigger plates, and I didn’t notice. Once I realized I actually lifted 225, the hurdle remained cleared.

Mental strategies like that or manifesting the lift into existence by saying you’re going to get it can boost confidence going into a strength test. Watching video of previous lifts and preparing yourself also can serve as a mental recharge. Another key strategy to deploy is visualizing yourself completing the lift multiple times before you actually do it. Visualization that includes mentally feeling the strain of the weight and the grind of the lift in advance has been shown to help increase the chances of success. (3)
How Long Does It Take to Break a Bench Plateau?
The time it takes to break a plateau depends on your experience lifting, the cause of the issue, and what you do to resolve it. For people dealing with their first plateau, strength could improve within 2-6 weeks. If you’re a more advanced lifter, it could take as long as a few months. The grind will be worth it in the end when it does break because the boost in confidence and momentum can carry you to even greater lifting achievements in the future.
Frequently Asked Questions
Should I stop benching completely for a while?
If you’re feeling pain from benching or if you’ve been stuck for months, then yes, pivoting to a new exercise like incline press or doing dumbbell work could be another way to break a plateau.
Could these tips work for other exercises as well?
Yes, they could. You would need to find the best assistance exercises to help with the lift in question, but the overall concepts here do carry over to other movements like the squat, deadlift, etc.
How often should I test my one-rep-max when I am stuck in a plateau?
You should wait at least a month before testing your max again. Devote that month to using these tips and boosting your confidence with successful workouts before making another attempt. Maxing out every week and failing will be more stressful both physically and mentally.
